Drill 1: Explosive Lateral Bound & Recover

Objective: Develop powerful lateral drive from the catch position.

Setup & Execution:

  1. Start in the athletic catch stance—knees bent, weight on the balls of your feet.
  2. Push off your glove-side leg (lead leg) laterally—explode to the side 3–4 ft.
  3. Land softly on your plant leg (back leg), absorbing force.
  4. Immediately recover back to catch stance or complete the transfer to throw.

Programming:

  • Sets/Reps: 3 sets of 6 bounds per side
  • Focus Cue: “Push ground away—snappy, controlled landing”
  • Progression: Add a light vest (+5–10 lbs) for advanced athletes

Drill 2: Hip Hinge T-Drill

Objective: Train hinging at the hips for quick directional changes and efficient energy transfer.

Setup & Execution:

  1. Place three cones in a “T” formation—cone A at your start, cones B and C spaced 5 ft laterally.
  2. From cone A, hinge at hips, shuffle to cone B, return to A, then shuffle to cone C, and return.
  3. Maintain a neutral spine, hips back, and eyes forward.

Programming:

  • Sets/Reps: 4 sets, 4 shuffles each direction
  • Rest: 45 seconds between sets
  • Video Feedback: Record side angle to ensure hip bend exceeds 45° without rounding the back.

Drill 3: Mirror-Step & Plant Alignment

Objective: Perfect the optimal plant-foot position relative to your hip and throwing target.

Setup & Execution:

  1. Stand facing a mirror or partnered catcher.
  2. From catch stance, mirror the lead leg explosion—step into your plant foot, aligning heel, knee, and hip toward a fixed target point on the wall or partner’s glove.
  3. Hold plant for 2 seconds, ensuring balance, then complete transfer and throw.

Programming:

  • Sets/Reps: 3 sets of 8 plant holds per side
  • Cue: “Line ‘em up—heel to heel, knee to knee”
  • Advanced: Use force plates or IMU sensors to measure ground reaction angles.
